Fasting and Muscle: What You Actually Need To Know
The most common concern about intermittent fasting is muscle loss.
The fear is understandable: extended periods without food must mean the body is breaking down muscle for energy.
Here is what the evidence actually shows.
The Short Answer
For the fasting windows practised in common protocols — 16 to 20 hours — muscle loss is not a meaningful concern when dietary protein intake is adequate.
The Physiology
Your body has a preferred fuel hierarchy. In the fasted state:
- Liver glycogen is depleted first (over approximately 12–16 hours)
- Body fat is mobilised and used as fuel
- Muscle protein catabolism is a later-stage mechanism, activated during prolonged fasting (24+ hours)
A 16-hour fast does not meaningfully deplete glycogen to the point where muscle catabolism becomes significant — particularly if you have eaten adequate protein in the previous day's eating window.
The Critical Variable: Total Daily Protein
The research is clear: when total daily protein intake is adequate (1.6–2.2g per kg of bodyweight), intermittent fasting does not produce greater muscle loss than continuous calorie restriction.
The muscle loss often attributed to fasting is not from the fasting — it is from inadequate protein intake.
Hit your protein target within your eating window and muscle preservation is not a concern.
Training Fasted
Strength training in the fasted state does not produce meaningful additional muscle loss compared to fed-state training — again, when total daily protein is adequate.
For performance-level athletes, some evidence supports a small protein intake pre-training even during a fasting period. For recreational trainees, the difference is minimal.
