Warm-Up Protocols: How To Prepare Your Body For Training

A proper warm-up is not five minutes on the treadmill and some arm circles.

It is a deliberate preparation of the joints, muscles, and nervous system for the specific work about to be performed.

Why It Matters

At rest, blood flow to working muscles is low, joint fluid viscosity is high, and the nervous system is at low arousal.

A proper warm-up:

  • Increases core temperature and blood flow to working muscles
  • Improves joint lubrication and range of motion
  • Activates the neural pathways required for the movements you are about to perform
  • Reduces injury risk by preparing tissue for load

What A Good Warm-Up Includes

General warm-up (5 minutes). Elevate heart rate and core temperature. Light cardio: rowing, cycling, brisk walking, skipping.

Dynamic mobility (5–10 minutes). Move the joints that will be loaded through their full range of motion:

  • Hip circles and hip flexor stretches
  • Thoracic rotations
  • Ankle circles and calf raises
  • Leg swings (front-back and lateral)
  • Shoulder circles and arm swings
  • Bodyweight squats

Movement-specific activation (5 minutes). Mimic the training movements at low intensity:

  • Goblet squat before back squatting
  • Band pull-aparts before pressing
  • Romanian deadlift with a light bar before heavy deadlifting

Ramp-up sets. For main lifts, perform 2–3 ramp-up sets at increasing percentages of your working weight before the first working set.

What A Good Warm-Up Is Not

Static stretching of cold muscles is not a warm-up. It may temporarily reduce force production without meaningfully reducing injury risk.
