Fat loss requires a caloric deficit — consuming fewer calories than you expend.
No diet sidesteps this. Keto, intermittent fasting, paleo — every diet that works does so by creating a caloric deficit, either directly or through reducing food variety and increasing satiety.
The mechanism is always the same. The approach varies.
How To Create A Deficit Without Misery
Target a modest deficit. 300–500 calories below your maintenance intake produces steady, sustainable fat loss of approximately 0.3–0.5kg per week — without the metabolic adaptation and muscle loss that comes from aggressive restriction.
Prioritise protein. High protein intake — 2g per kilogram of bodyweight during a cut — preserves muscle tissue, keeps you fuller for longer, and increases your calorie burn through the thermic effect.
Eat high-volume, low-calorie foods. Vegetables, lean protein, fruit, and whole grains provide enormous food volume per calorie. You can eat a very large amount of food and still be in a deficit.
Limit liquid calories. Juice, alcohol, smoothies, and specialty coffees are calorie-dense and provide almost no satiety. Removing them often creates a significant deficit without any food restriction.
What Not To Do
Do not crash diet. Aggressive deficits — 1,000+ calories below maintenance — produce rapid initial weight loss, followed by muscle loss, metabolic slowdown, and rebound.
Do not cut carbohydrates unnecessarily. Carbohydrates are not the enemy. Excess calories are.
Do not skip meals to reduce calories. Skipping meals typically leads to compensatory eating and poor food choices later in the day.
The Timeline
Sustainable fat loss is slow. This is intentional. Expect one to two kilograms per month as a reasonable rate.
